Sports shoes: how to choose the right pair in 2026

treadnotes.co.uk takes the shoe apart: upper, insole, midsole, outsole. Each part is judged against what the shoe is actually for – the activity, the shape of the foot, the ground underneath. Every technology is shown with a few trainers that carry it, and with the cases where it does nothing for you. Very little in this industry is good at everything, and the names on the box rarely say which is which.

The anatomy of a shoe as I read it

The four parts, and what each one has to get right

Upper 1The face of the shoe

  • Breathability
    Engineered mesh lets air move through the shoe, which keeps the foot cooler and cuts the risk of blisters.
  • Lockdown
    The upper has to hold the foot still. Lacing and a firm heel counter do most of that work – if the heel lifts as you push off, nothing else in the shoe will save it.
  • Protection
    Trail models add a toe bumper and reinforced panels, because rocks and roots find the front of the shoe first.
  • Waterproof or water-repellent
    A membrane such as Gore-Tex keeps out real rain; a DWR finish only beads off light drizzle and wears away, so it needs reproofing. On a wet British winter that difference matters.

Insole 2The comfort you feel first

  • Moisture handling
    A good insole moves sweat away from the foot, which means fewer blisters and less smell.
  • Step-in feel
    It is the softness you notice the moment you put the shoe on – and the reason a shoe can feel wonderful in the shop and ordinary a month later.
  • Adaptability
    Memory foam and PU insoles such as OrthoLite take the shape of the foot and spread pressure instead of concentrating it.
  • Arch support
    The insole does not only cushion – it fills the gap under the arch, which is what keeps long walks and long runs from becoming tiring.
  • Antibacterial finish
    Silver ions or activated charcoal slow down the bacteria that cause odour.
  • Heel cradle
    The cup at the back centres the heel and limits the small sideways movements that add up over a long run.
  • A consumable part
    The insole flattens before anything else does. Replacing it is cheap and can buy the shoe another few months.

Midsole 3Where the shoe is won or lost

  • Cushioning and energy return
    Modern EVA and Pebax foams soak up the landing and give some of it back on toe-off. This is the part of the shoe most of the marketing is about.
  • Stability
    The midsole controls how much the shoe twists and how well the arch is held – it shows up late in a long run, when form starts to go.
  • Weight
    It is the bulkiest part of the shoe, so the density and type of foam decide most of what the pair weighs.
  • Foam fatigue
    Foam compresses with use. A shoe can look perfectly sound from the outside and have lost the cushioning you bought it for.
  • Geometry: drop and rocker
    The heel-to-toe difference and the curve of the sole change your posture, how weight rolls forward, and which muscles take the load.
  • Plates and inserts
    Carbon plates, gel pods and stability elements are added here – for speed, for softness, or to control how the foot rolls.

Outsole 4The armour

  • Grip and durability
    Grip is how the rubber bites right now; durability is how many miles it will still be doing that for. Soft compounds are usually good at one and poor at the other.
  • Lug pattern
    Shallow tread suits pavement and tarmac; deep, widely spaced lugs are what you want in mud and on the fells.
  • Abrasion resistance
    How fast the rubber wears down on rough surfaces – concrete and gritted pavement are the worst offenders.
  • Flexibility
    Flex grooves let the foot bend where it naturally does, instead of fighting a plank.
  • Zoned rubber
    The compound changes across the sole: harder under the heel, where the wear is; softer at the front, where the push-off happens.

How to choose the right pair

There is no formula. Beyond everything below, a good deal of it comes down to what feels right on the day. What follows are the factors worth weighing up, each with a link straight to its own section.

Factor 1

Sport and surface

Every sport and every surface asks for a different sole. The first decision is where and how the shoes will be worn; everything else follows from it. Below are the three common cases and what the sole has to do in each.

Factor 2

Foot and pronation

The shape of the foot, the height of the arch and the way the foot rolls as it lands decide which category of shoe fits: neutral, stability or cushioned. Below are the three types of pronation, a test you can do at home with a bucket of water, and how the answer turns into a shoe category.

Types of pronation

Pronation is the way the foot rolls inward as it takes your weight. It is a normal, useful movement – it is how the foot absorbs a landing. It matters here because too much of it, or too little, changes which shoe will support you and which will leave you nursing an injury.

The wet test

  1. Wet the sole of your foot.
  2. Stand on a sheet of paper, or on dry paving.
  3. Read the shape the print leaves behind.
  • A wide print with no curve: overpronation
  • A clear curve down the inside: neutral
  • A thin strip along the outer edge: supination

Body weight

Body weight decides how much cushioning and support a shoe has to provide, and how quickly it will wear out. The scale below gives the foam types that tend to suit each band.

Body weight is the single factor that wears a shoe out fastest, because everything it adds goes straight through the midsole.

The finer points

The details that decide whether you actually wear the shoes: sizing and the thumb rule, the width of the toe box, heel drop, breathability. Plus a few things worth checking before you get to the till.

A handful of checks that take a minute each and save a good deal of regret:

  • Time of day: Feet swell over the course of a day. The size that fits in the evening is the size that will still fit at the end of a run.
  • Bring your own socks: A proper running sock and the thin sock in the shop give you two different sizes.
  • The thumb rule: Leave 7–10 mm – about a thumb’s width – in front of the longest toe.
  • “They’ll give a bit” rarely happens: Comfort is immediate or it is absent. The fabric softens slightly; the shape does not change.
  • Try both feet: One is usually bigger than the other, and that is the one that decides the size.
  • The two-minute rule: Two minutes on your feet and a few steps tell you more than standing still ever will. Anything mildly annoying now becomes unbearable an hour into a run.
  • Where it bends: The shoe should flex at the ball of the foot, where your toes bend – not in the middle. The middle is there to hold the arch.
  • Feel for seams: A hard seam anywhere a toe or a heel rests against is reason enough to put the shoe back.

Breathability, heel drop, rocker and width

Breathability

  • Mesh: summer and hard efforts
  • Gore-Tex: rain and winter

Rocker (upturned toe)

A sole that curves up at the front helps the foot roll forward instead of pushing off, which takes load off the toes and the calf. Useful over long distances and while coming back from injury.

Heel drop

The height difference between heel and forefoot. A low drop gives a more natural posture and loads the calf more; a high drop protects the heel. Changing it sharply is the classic way to pick up an Achilles problem, so move gradually.

Toe box width

A wide toe box matters if you have broad feet or a bunion (hallux valgus). Several brands publish a wide fitting alongside the standard one – it is worth asking for, rather than sizing up.
